Walk or march comfortably for 3 minutes.
- Chair sit-to-stand
6-8 reps Rest 45 seconds.
How to do it
Use a stable chair against a wall when needed. Keep your feet planted and move through a comfortable range.
- Standing shoulder-blade squeeze
8 slow reps Rest 45 seconds.
How to do it
Stand tall, gently draw your shoulder blades together for two seconds, then release. No equipment needed.
- Dead bug heel tap
6 reps per side Rest 45 seconds.
How to do it
Lie on your back with knees bent. Lower one heel gently, return, then switch sides. Keep your back comfortable.
- Comfortable walk
1 minute 30 seconds easy walking.
How to do it
Keep enough breath for a full sentence.
Walk gently for 2 minutes.

Practice and progress
Repeat your scheduled sessions. When every rep feels controlled and recovery is good, add one rep within the range next week. Keep the same load when it still feels hard.
